Running is one of the most accessible workouts: all you really need is a good pair of running shoes and the motivation to get moving. Whether you prefer outdoor running or the treadmill, it can improve your fitness, increase your energy expenditure, and become an effective cardio workout.

But how many calories do you actually burn while running, and what changes as you increase your pace?

How many calories does running burn?

There is no single number that applies to everyone. The number of calories you burn depends mainly on your body weight, speed, duration, incline, and terrain.

Based on the MET values from the Compendium of Physical Activities, the energy expenditure for approximately 30 minutes of continuous running can vary as follows:

  • Running at 8 km/h: approximately 268 calories if you weigh 60 kg, 312 calories at 70 kg, 357 calories at 80 kg, and 402 calories at 90 kg.
  • Running at 10 km/h: approximately 293 calories at 60 kg, 342 calories at 70 kg, 391 calories at 80 kg, and 439 calories at 90 kg.
  • Running at 12 km/h: approximately 372 calories at 60 kg, 434 calories at 70 kg, 496 calories at 80 kg, and 558 calories at 90 kg.

These figures are estimates and can vary depending on your fitness level and workout conditions.

So, if you’re wondering “how many calories do I burn while running?”, focus more on your own weight and pace than on a general number. Measurements from a smartwatch or treadmill are also estimates, not absolute values.

What are the key benefits of running?

Running isn’t just about calorie burn. As a form of aerobic exercise, it can improve your cardiovascular fitness and endurance, while regular physical activity is associated with better cardiovascular health, weight management, better sleep quality, and lower stress levels.

Running can also:

  • increase endurance and cardiovascular fitness,
  • strengthen bones and muscles,
  • support weight loss or weight maintenance when combined with a balanced diet,
  • support a better mood and help manage stress,
  • allow you to get an effective cardio workout in a relatively short amount of time.

How to Start Running as a Beginner?

You don’t need to aim for a 5K from your very first session. Start by alternating walking and jogging and gradually increase the duration. For example, you can begin with three workouts per week, with rest days in between.

Also, pay attention to proper running shoes, warm-up, recovery, and hydration. In the beginning, consistency is more valuable than running at your maximum pace every time. If you need some extra motivation, at ICON Fitness Clubs you can become part of our members’ Running Community and join regularly organized outdoor runs, offering a fun and social way to bring more running into your life.

Frequently Asked Questions

How many calories does 30 minutes of running burn?

Depending on your weight and speed, it can be approximately 250–550+ calories. As intensity and body weight increase, energy expenditure generally increases as well.

Running or walking: which burns more calories?

For the same amount of time, running generally requires more energy because it is more intense. Walking, however, may be easier to sustain for a longer period of time.

How many times a week should I run?

It depends on your fitness level and goal. If you’re just getting started, 2–3 running sessions with recovery days in between can be a practical starting point for gradual adaptation.
